How to Calculate Your Calorie Deficit (Without Guessing)
Most calorie deficits fail before the first meal is even eaten, because the number behind them was never real. "Eat 1,500 calories" means something completely different for a 165-pound office worker than it does for a 220-pound guy who lifts four days a week — and neither of them worked out their actual maintenance calories before picking a target.

You're probably eating in a bigger deficit than you think — or not one at all
Most people who say "I'm eating 1,500 calories and not losing weight" have never actually measured their maintenance calories. They picked 1,500 because it sounded like a diet number, or because an app spit it out after three taps. A 5'6", 165-pound woman with a desk job and a 2,200-calorie maintenance level who eats 1,500 calories a day is sitting in a 700-calorie deficit — that's aggressive, not stalled. A 6'1", 220-pound guy who lifts four days a week and eats 1,500 calories is in a deficit closer to 1,500 calories a day, which is where things actually start to break: hunger spikes, workouts tank, and the scale stalls anyway because his body starts holding onto water and cutting activity elsewhere to compensate. Same number, two completely different outcomes, because neither person started from their actual maintenance calories.
Step 1: Find your maintenance calories, not a guess
Your Total Daily Energy Expenditure (TDEE) is what you burn in a day — resting metabolism plus digestion, movement, and exercise. The Mifflin-St Jeor formula is the one dietitians actually trust over the older Harris-Benedict equation, because it's been validated against measured energy expenditure and runs a few hundred calories more accurate for most body types:
Men: (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5
Women: (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161
That gives you BMR — calories burned doing nothing. Multiply by an activity factor: 1.2 for a desk job with almost no exercise, 1.375 for light activity (1-3 workouts a week), 1.55 for moderate (3-5 workouts), 1.725 for very active (6-7 workouts or a physical job). Most people overestimate their own activity factor by one full tier — "moderate" almost always means "light" once you account for how sedentary the other 22 hours of the day are.
This formula gets you within about 10% of your true number. The only way to get closer is to track your weight and food intake for two honest weeks and see what actually happens — more on that below.
Step 2: Pick a deficit size, and don't go bigger than 750
Once you know your maintenance number, the deficit itself is simple math: 3,500 calories is roughly one pound of fat, so a 500-calorie daily deficit costs about a pound a week. But the size of the deficit matters more than most people admit. Deficits beyond 750-1,000 calories a day reliably cause faster muscle loss, bigger drops in training performance, and — this is the part people skip — a bigger metabolic slowdown that makes maintenance harder to hold once the diet ends. Research on rate of weight loss consistently finds that slower cuts (roughly 0.5-1% of bodyweight per week) preserve significantly more lean mass than aggressive ones at the same total calorie deficit over time.
For someone at 180 pounds, that's a loss target of 0.9 to 1.8 pounds a week — a 450 to 900 calorie deficit depending on how much muscle they're trying to hold onto. Cutting has diminishing returns past a point: eat too little and your body starts pulling from muscle rather than fat, because muscle is metabolically expensive to keep around and easy to sacrifice when calories are scarce.

Step 3: Protein is what decides whether you lose fat or lose weight
This is the part most calorie-deficit guides leave out entirely. In a deficit, your body doesn't care whether the weight it sheds is fat or muscle — it just wants to reduce energy expenditure however is easiest. Protein intake is the single biggest lever you have over which one it picks. Research on dieters in a calorie deficit consistently shows that intakes around 0.7-1 gram of protein per pound of bodyweight preserve significantly more lean mass than lower-protein diets at the same calorie level, even without changing training.
Practically: a 160-pound person cutting should be eating 110-160 grams of protein a day, spread across 3-4 meals. That's roughly a palm-and-a-half of chicken, fish, or lean beef at each meal, or the equivalent in eggs, Greek yogurt, and cottage cheese. Protein is also the most satiating macronutrient gram-for-gram, so hitting your target does double duty — it protects muscle and makes the deficit itself easier to sit in without white-knuckling hunger every afternoon.
Track your weight daily (same time, same conditions) and your food honestly for 14 days. Average the first week against the second. If you're not down 0.5-1% of bodyweight, your real maintenance is higher than the formula said — subtract another 100-150 calories and hold for two more weeks before adjusting again.
The mistakes that stall an otherwise correct deficit
Eating back exercise calories is the biggest one. Fitness trackers and cardio machines overestimate calorie burn by 20-40% on average, so someone who "earns" 400 calories from a spin class and eats them back is often only in a 100-200 calorie deficit that day instead of 500. The fix is simple: pick a deficit based on your TDEE, which already assumes a normal amount of activity, and treat intentional workouts as a bonus rather than a calorie bank to spend from.
Not reweighing food is the second. Eyeballing "a cup of rice" is routinely off by 30-50%, and that gap compounds over a week into hundreds of missing or extra calories that never show up in a food log. A cheap digital scale removes the guesswork entirely — weigh dry rice and pasta before cooking, weigh meat after cooking, and log it. It takes about ten extra seconds per meal and it's the difference between a deficit that's real and one that only exists on paper.
The third is not accounting for water weight and hormonal fluctuation, especially for women tracking around a menstrual cycle, which can mask 2-4 pounds of real fat loss under water retention for several days. This is exactly why the two-week average matters more than any single day on the scale — a single bad Tuesday means nothing.
Recalculate every 10-15 pounds, not every week
TDEE drops as you lose weight — a smaller body burns fewer calories at rest and moving around costs less energy. A deficit that was 500 calories at 200 pounds might only be 350 calories once you're at 180, because maintenance itself has dropped. Recalculating too often turns into anxious math and constant food swaps; recalculating too rarely means you plateau for weeks without knowing why. Every 10-15 pounds lost, or whenever progress stalls for more than three weeks despite consistent tracking, redo the TDEE formula with your current weight and reset the deficit from there.
Where this actually gets easier
Nobody sustains a calorie deficit by doing algebra before every meal. The formulas above are for setting the target once — after that, the work is just hitting your protein number and staying roughly in range day to day, which is a logistics problem, not a math problem. That's the part that actually determines whether the plan survives a busy Wednesday.
